Foundation: legs → Zone 2 run → upper body → active recovery → full body hybrid → long run → rest. Athlete: lower body lift → Zone 2 run → upper body lift → interval run → full body hybrid → long run → rest. In Athlete, lifting and running alternate every single day. You never do back-to-back hard efforts in the same modality.
Volume builds on every lift and every run for three weeks, then drops 40–50% for a structured deload. That deload week is where your body actually adapts. The cycle repeats at a higher level across two full blocks.
Week 1: run as far as you can in 30 minutes. Record the number. Week 8: same test, same conditions. The difference is your proof. No subjective feeling — just data.
